Group warm up +
400 meter run

10 forward rolls
Advanced, 10 handstand to forward roll

Part A
20 Body weight back squats. scaled 75% BW (racks are allowed)
500 meter row

Part B
30 med ball candlestick wall balls
500 meter row

Part C
40 Shoulder to OH 135/95
500 meter Row

*athletes can choose any part to start on
**the rowing must be done after each part
*** the score is the total time after all 3 parts are done
